Once you are pain-free and cleared to train, the goal is to rebuild durability: the ability of your fingers, wrists, elbows and shoulders to tolerate climbing volume without breaking down so quickly.
That is not the same as just getting stronger.
Climbing is heavily biased toward pulling, gripping and finger flexion. Over time, the supporting structures around the fingers, wrists, elbows and shoulders can lag behind the main climbing muscles. Antagonist and tissue-capacity work helps build a stronger base around the system, so your body is better prepared for the stress of climbing.
Below you’ll find general prehab-style support work. Use it only when pain-free.
Your protocol:
Durability Support Routine
- Finger extensions: 2–3 sets of 15–25 reps
- Wrist extensor work: 2–3 sets of 12–20 reps
- Pronation / supination: 2–3 sets of 10–15 reps per side
- External shoulder rotation: 2–3 sets of 12–20 reps
- Scapular rows or ring rows: 2–3 sets of 8–15 reps
- Frequency: 2–3 sessions per week
Load: use light to moderate resistance. The last reps should feel useful, but never maximal.
Progression: first improve control, then add reps or sets, and only then increase resistance slightly. Keep everything pain-free and around 5–7/10 effort.
This is support work, not strength testing. The goal is to build tolerance around the fingers, wrists, elbows and shoulders so your body is better prepared for climbing volume.
Only use this routine when you are pain-free. If symptoms return, stop and get assessed by a qualified professional.
